A good lifting warm-up raises temperature, rehearses the patterns you will load, and builds toward working-set intensity without fatiguing you. This guide uses a simplified RAMP structure (Raise → Activate/Mobilize → Potentiate), a framework popularized by coach Ian Jeffreys, then adds common gym ramp-up sets. It is general fitness education for healthy adults — not personalized coaching or medical advice.
Why warm up before heavy sets
Cold joints and a cold nervous system make first working sets feel heavier and messier. A short warm-up helps you:
- Increase blood flow and core temperature
- Practice the squat, hinge, press, or pull pattern with light load
- Find a comfortable range of motion for the session
- Arrive at working weight ready, not shocked by the bar
Keep the whole block roughly 8–15 minutes. Longer “mobility workouts” before every session are optional — they are not required for most healthy beginners.

Match the warm-up to the session. A heavy squat day needs more lower-body prep than an easy arm finisher day.
Raise: get warm, not tired
Pick one easy option for a few minutes — brisk walk, easy bike, or light Rowing / Walking on Treadmill. You should feel warmer and slightly elevated in breathing, not gassed.

Activate and mobilize: session-specific drills
Use dynamic moves (you keep moving) rather than long static stretches before heavy strength work. Long holds that chase extreme flexibility can leave some lifters feeling looser but less springy for max effort — save deeper static stretching for after training if you use it.
Pick 3–5 drills that match the day. Examples from the library:

Potentiate: warm-up sets for the first compound
Before the first hard sets of a big lift — Full Squat, Bench Press, Deadlift, Standing Military Press — ramp the load. Percentages below are of your planned working-set weight (not 1RM), and they are approximate.
A simple beginner-friendly ladder:

For later exercises in the same session, one light feeler set is usually enough if the pattern already appeared earlier (for example a second press after bench). Isolation work often needs little more than a light opener.
Worked session sketch (squat-focused)
- Raise: 3–4 minutes easy treadmill walk or rowing
- Activate/mobilize: leg swings, hip circles, glute bridge, bodyweight squat mobility — one easy pass each
- Potentiate: empty bar → ~60% → ~75–80% of working squat weight
- Work: planned squat sets at target load and RPE (see How to Use RPE for Working Sets)
- Continue the rest of the program (5x5 for Beginners or Push/Pull/Legs Split Explained)
Track working sets separately from warm-ups so progressive overload stays clear.
Common mistakes
- Turning the warm-up into a second workout (too many drills, too much fatigue)
- Jumping straight to working weight with no ramp on a heavy compound
- Static stretching for minutes as the entire warm-up, then wondering why the first set feels flat
- Copying someone else’s long prehab circuit when a short Raise + two drills + ramp sets would do
- Counting exhausting warm-up sets as “bonus volume” that steals recovery from the real work
Limitations
- Warm-up needs vary with age, training age, injury history, and session intensity
- Pain, dizziness, or unexplained symptoms need a qualified professional — do not use this page as rehab
- Percentages are planning aids, not rules; if a warm-up set already feels like a working set, drop the load
