How Long to Rest Between Sets

Practical rest times between strength sets by goal and RPE — strength, hypertrophy, endurance, and power ranges, plus a worked squat example and when to rest longer.

Rest between sets is how long you wait before the next working set of the same exercise. It is not a medical recovery protocol and it is not a single magic number. The goal is simple: recover enough that the next set still hits the planned load, reps, and RPE with clean technique.

This guide matches the conservative starting ranges in our RPE & Rest Calculator. Use them as planning aids for healthy adults in general gym training — not as personalized coaching or rehab advice.

Why rest length matters

Too little rest often means:

  • Bar speed collapses on later sets
  • You miss reps you planned to hit
  • You have to drop load just to finish the set count

Too much rest is usually less harmful for strength and muscle, but it can make sessions drag and reduce training density when you are short on time.

A useful rule: rest long enough to keep the next set quality, then move on. If the same load drifts a full RPE point harder set to set with no other reason (poor sleep, rushed warm-up), add 30–60 seconds next time.

Starting ranges by training goal

These ranges follow common NSCA-style / ACSM-style coaching bands used in many strength programs. They are starting points, not lab prescriptions.

Isolation and machine accessories often tolerate the shorter end of a range. Big compounds — Full Squat, Deadlift, Bench Press — usually want the longer end.

Adjust rest by how hard the set felt (RPE)

Pair goal-based ranges with effort. The calculator’s RPE-based suggestions:

Rate RPE after the set (see How to Use RPE for Working Sets). If you planned RPE 8 and the set felt like 9, rest longer or reduce load before repeating the miss.

Worked example: squat working sets

You planned 3×5 @ RPE 8 on Full Squat at 100 kg (chosen with the RPE calculator or a recent log).

  1. Finish warm-ups.
  2. Set 1 @ 100 kg × 5 — feels like RPE 8. Rest about 2.5–3 minutes.
  3. Set 2 @ 100 kg × 5 — still about RPE 8. Rest ~3 minutes.
  4. Set 3 @ 100 kg × 5 — if bar speed is still crisp, you are done. If reps 4–5 grind to RPE 9, note it: next session either keep the load and rest a bit longer between sets, or use a smaller progressive overload jump.

Compound vs accessory rest

A practical split many lifters use:

  • Main compounds (squat, hinge, bench, row, overhead press): lean toward 2–5 minutes, especially at RPE 8+
  • Secondary compounds (lunges, RDLs, pull-ups): often 1.5–3 minutes
  • Isolation / machines (curls, lateral raises, leg extensions): often 60–90 seconds, longer if the next set would otherwise collapse

Supersets of non-competing muscles (for example curls between hard squat sets) can save clock time, but do not turn every “rest” into another hard set if the main lift still needs quality.

When to rest longer than the chart

Lengthen the break when:

  • The next set needs the same load and RPE and you still feel wiped
  • You are doing heavy singles, doubles, or triples
  • You just missed a rep or lost bracing / depth / lockout quality
  • The lift is a large lower-body compound after a hard first set

Shorten only when the goal is density or endurance and technique stays clean. Do not cut rest to “feel the burn” if you are also trying to add load week to week.

Rest, programs, and recovery weeks

  • 5x5 for Beginners: treat the five work sets as strength work — usually ~3 minutes (or more) between heavy squat/bench/row sets
  • Push/Pull/Legs: long rests on the day’s main presses and pulls; shorter rests on later accessories
  • Deload weeks: you can keep normal rests even when sets or loads drop — the deload is mainly less stress, not a race through the gym

Common mistakes

  • Timing rest with a phone scroll that accidentally becomes 8 minutes every set when you only needed 3
  • Cutting rest to 45 seconds on heavy squats, then wondering why set 3 falls apart
  • Matching a partner’s rest clock when your loads and RPE targets are different
  • Treating short-rest “pump” work as the only hypertrophy method on compounds
  • Skipping rest notes in the log — rest is a training variable, same as load and reps

Limitations

  • Optimal rest varies with exercise, load, proximity to failure, training age, and session time limits
  • Research and coaching guidelines disagree on exact hypertrophy “best” rests; longer rests often help when they protect volume and load on hard sets
  • Pain, dizziness, chest pain, or unexplained symptoms need a qualified professional — do not use rest charts as a medical tool
