How to Increase Your Pull-Ups

A practical plan to add pull-up reps and strength — frequency, assistance progressions, negatives, weighted work, accessories, and a simple worked example using RPE and 1RM estimates.

The Pull-up (and close cousins like the Chin-Up) is a clear upper-body strength score: relative pulling strength, lat and mid-back loading, and a staple in push/pull/legs, full-body, and bodyweight templates. Increasing it is mostly about enough practice, honest assistance progressions, and accessories that match your weak range — not a secret grip width.

What usually moves the number

If you cannot yet do a clean concentric pull-up, start with assisted reps + controlled negatives, not endless kipping attempts. If you already own several strict reps, progress by adding reps, then Weighted Pull-Up load in small jumps. Stop changing programs every two weeks (how often to change your workout).

Setup priorities (high level)

Use the Pull-up library entry for full cues. As a conservative checklist:

  1. Warm up with scapular hangs / light pulldowns or easy inverted rows (warm-up, warm-up sets vs working sets).
  2. Take a grip you can control — usually about shoulder-width overhand for the main score; underhand Chin-Up and neutral Hammer Grip Pull-up on Dip Cage are valid cousins, not “cheats.”
  3. Start from a full hang with active shoulders (scapulae set, not passively shrugged into your ears).
  4. Pull the chest toward the bar; finish with chin clearly over the bar without excessive swinging.
  5. Lower under control to a full hang between reps — do not bounce out of the bottom.

Sharp shoulder, elbow, or wrist pain is a stop signal — reduce range, switch to Assisted Pull-up / Band assisted pull-up / Cable Wide-Grip Lat Pulldown, or deload. This guide is not injury treatment. Behind-the-neck / rear pull-ups are optional and often skippable if they bother your shoulders.

How to program pull-up progress

  1. Pick a main vertical pull — usually Pull-up. Prefer underhand for elbow comfort? Use Chin-Up and still train that pattern often. Not ready for bodyweight concentratics? Use Assisted Pull-up or Band assisted pull-up as the main lift and keep slow negatives in the plan.
  2. Train it ~2× per week when recovery allows: one heavier / lower-rep day and one lighter or volume day (muscle frequency). Three hard max-effort pull-up days is often too much once sets get serious.
  3. Use set–rep bands that match the goal (sets and reps, strength vs hypertrophy):
    • Strength / first-reps bias: ~3–5 sets of 3–6 quality reps @ about RPE 7–8 (or assisted equivalents)
    • Muscle / volume bias: ~3–4 sets of 6–12 on the main pull, plus row and arm accessories
  4. Progress in this order when stuck: cleaner reps → more reps → less assistance → small added load (weight too heavy). Microloading with a dip belt or backpack matters once bodyweight sets are easy (Weighted Pull-Up).
  5. Rest ~2–4 minutes on hard sets so the next set is still a quality pull (rest between sets). Use the RPE calculator if you program by effort.
  6. Once you can do weighted sets of 3–6, estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) using bodyweight + added load as the lifted weight — treat it as a training number, not a meet total (how to calculate 1RM). Confirm plate math with the Plate Loading Calculator when you load a belt.
  7. Log date, variation, assistance or added load, sets × reps, and RPE (workout log).

Keep hard pulling movements in a sensible session budget — usually a main vertical pull plus 1–3 row / arm accessories, not six lat isolation gadgets (exercises per workout, workout length). Starter templates by goal

Not yet able to do a clean pull-up (2 practice days)

Day A — skill + assistance

  1. Assisted Pull-up or Band assisted pull-up — 4 × 4–6 @ ~RPE 7–8
  2. Pull-up negatives — 3 × 3–5 slow lowers (~3–5 seconds)
  3. Inverted Row — 3 × 8–12
  4. Optional: curl variation — 2 × 10–15

Day B — volume / easier pattern

  1. Cable Wide-Grip Lat Pulldown or assisted chin-up — 3 × 8–12 @ ~RPE 6–7
  2. Scapular Pull-Up — 2–3 × 6–10
  3. Bent Over Row or Suspension Inverted Row — 3 × 8–12
  4. Optional face-pull or curl — 2 × 12–20

Strength-focused once you have strict reps (2 pull days)

Day A — heavy

  1. Pull-up or Weighted Pull-Up — 4 × 3–5 @ ~RPE 7–8
  2. Bent Over Row — 3 × 5–8
  3. Chin-Up or close-grip chin-up — 3 × 5–8 (lighter than day A main sets)
  4. Optional: curl — 2 × 8–12

Day B — lighter / volume

  1. Pull-up or Chin-Up — 3 × 6–10 @ ~RPE 6–7 (paused top optional)
  2. Cable Wide-Grip Lat Pulldown — 3 × 8–12
  3. Inverted Row or one-arm row work — 3 × 8–12
  4. Optional grip hang or face-pull — 2 × 20–40s / 12–20

Hypertrophy / muscle-gain pull day

  1. Main pull-up or chin-up — 3–4 × 6–12
  2. Lat pulldown or assisted vertical pull — 3 × 8–12
  3. Row variation — 3 × 8–12
  4. Curl + rear-delt / face-pull work — 2–3 × 10–20
  5. Keep a hard hinge or deadlift elsewhere in the week so the posterior chain stays in the plan

Busy / minimalist add-on

  • Keep one quality Pull-up session (3–5 hard sets) and one shorter secondary day (2–3 assisted or pulldown sets). Skip isolation if time is tight.

Intensity tools (negatives, pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).

When to use extras (and when to skip)

Good uses:

  • You can hit all prescribed reps for 1–2 sessions and need a planned jump (rep, less band, or small plate)
  • You fail in the bottom half → scapular pulls, paused hangs, or stronger assisted concentratics
  • You fail near the top → pause at chin-over-bar, chin-up emphasis, or light biceps work
  • Elbows feel better with neutral or underhand grips as the volume day
  • Beginners adding one clean rep every week or two on assisted / bodyweight sets

Usually skip or keep simple:

  • Program-hopping every stall instead of deloading assistance/load and rebuilding (plateau guide)
  • Daily max singles and failure sets on pull-ups (train to failure)
  • Stacking drop sets, rest-pause, heavy negatives, and giant sets on pull-ups in the same week (drop sets, rest-pause, negatives)
  • Ignoring rows and grip while only adding more pulldown gadgets
  • Sharp joint pain “pushed through” with tighter form cues alone
  • Turning every set into a kipping / swinging rep when the goal is strict strength

Worked example: weighted pull-up progression

Exercise: Weighted Pull-Up (or plain Pull-up if you are still adding bodyweight reps). Plan: heavy day 4 × 4 @ ~RPE 7–8, then a lighter day later in the week.

  1. If you already do weighted work, estimate a training 1RM from a clean set of 3–6 with the One-Rep Max Calculator using bodyweight + added load (name the formula you used — Epley or Brzycki).
  2. Load about 70–80% of that estimate for working sets, or simply add the smallest plate that keeps all reps clean. Confirm belt plates with the Plate Loading Calculator when useful.
  3. Warm up: dead hang + 1–2 easy bodyweight or light sets (warm-up sets).
  4. Working sets: pull chin clearly over the bar without a big kip, lower under control. Rest ~3 minutes.
  5. If all 4×4 were clean at RPE ≤ 7.5, add the smallest plate next heavy day (or +1 rep per set if still on bodyweight). If you missed reps or form broke, repeat the load or drop ~5% / add a light band (weight too heavy).
  6. Later in the week: 3 × 6–10 bodyweight or lightly assisted reps at a lower RPE, or switch to Chin-Up.

Log Weighted pull-up BW+10 × 4 × 4 @ RPE 7.5 (or Pull-up 4 × 6 @ RPE 7). Re-estimate 1RM every few weeks from a clean non-grinder set, not from a max single every session.

If you are still building the first concentric reps: swap the heavy day for assisted 4 × 4–6 plus 3 × 3–5 slow negatives, and treat “less band / more clean reps” as the progression — see the negatives guide’s pull-up example (negative reps).

Common mistakes

  • Changing grip, kip rules, and assistance every week so the log never compares like-to-like
  • Taking every set to failure, then wondering why the next pull day is flat
  • Adding five pulldown variations while main pull-up sets stay easy and inconsistent
  • Skipping rows and grip work until elbows or hands become the limiter
  • Jumping straight to heavy weighted singles before you own several strict bodyweight reps
  • Testing a true max every session instead of training submaximal sets and estimating occasionally
  • Counting partial chin-above-bar reps as full progress

Limitations

  • Pull-up strength depends on bodyweight, arm length, shoulder structure, mobility, and skill — templates are heuristics, not guarantees
  • Assisted, banded, chin-up, and weighted pull-ups are related but not the same score
  • Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique; bodyweight + added load estimates are training tools only
  • This is not treatment for shoulder impingement, elbow tendinopathy, or neck/back pain
