The eccentric (negative) is the lowering phase of a lift — muscles lengthen under load. You can usually resist more on the way down than you can lift concentrically, which is why “negatives” show up in gym programming: slow controlled lowers on normal loads, bodyweight skill progressions (pull-ups, dips), and, less often, spotter-assisted overload with weights you could not press up alone.
Most lifters get the useful part from tempo-controlled lowering and honest bodyweight negatives — not from chasing supramaximal bars every week. This page is general fitness guidance for healthy adults — not medical advice, physical therapy, or personalized coaching.

A 3-second lower on Romanian Deadlift is a tempo eccentric. A slow lower from the top of a Pull-up when you cannot yet do a clean concentric is a skill negative. A spotter helping you press a heavy Bench Press so you can lower it slowly is assisted overload — treat that as advanced.
Why eccentrics earn a slot
- Own the lowering phase instead of dropping into the hole or bouncing
- Practice positions that bounce usually hides (pause reps pair well for the stop; eccentrics pair well for the descent)
- Progress bodyweight skills when concentric reps are not available yet
- Add difficulty without always adding plates — useful near a plateau
Eccentrics are not automatic hypertrophy magic. Weekly hard sets, progressive overload, and recovery still matter more (Strength vs Hypertrophy Training, How Many Sets and Reps). Research on “ideal” eccentric seconds and overload protocols is mixed; treat these as gym heuristics, not guarantees. Longer or heavier negatives often increase soreness — introduce them gradually.
How to run tempo eccentrics (default for most lifters)
- Warm up generally, then ramp with normal light sets (How to Warm Up Before Lifting, Warm-Up Sets vs Working Sets).
- Pick one main or accessory lift for emphasis — not every exercise in the session (How Many Exercises Per Workout).
- Use a ~3–5 second controlled lower for most gym work. Count calmly; stay braced (How to Breathe During Lifts). Do not dump tension or free-fall through the hard range.
- Expect to use slightly less load than normal touch-and-go work at the same reps and RPE — often about ~5–15% less when the eccentric is truly slow. If form collapses, the weight is too heavy (weight too heavy guide).
- Keep volume modest: 2–4 hard sets on the emphasized lift is usually enough when the lowers are honest. Limit heavy eccentric emphasis to ~1–2 sessions per week for the same movement pattern so recovery stays manageable (rest days).

Bodyweight and skill negatives
Useful when the concentric is the limiter:
- Pull-up / Chin-Up: jump or step to the top, lower for ~3–5+ seconds, reset. Pair with Assisted Pull-up or Cable Wide-Grip Lat Pulldown for concentric volume.
- Chest Dip / Triceps Dip: same idea from a locked-out support; use Assisted Triceps Dip when needed.
- Push-up: slow lowers to the floor, then knees or an easier variation to return — only if you can control the bottom without collapsing.
Stop the set when the lower speeds up or positions soften. Skill negatives are practice, not a race to accumulate junk volume.
Optional hamstring emphasis: a band-assisted Nordic hamstring curl is a high-demand eccentric pattern — keep it rare, controlled, and never a rehab prescription from this page. Prefer machine lying or seated leg curls if you want simpler hamstring accessories.
Assisted / overload negatives (advanced, optional)
Only when technique on normal sets is already solid and you have a competent spotter or a machine that assists the concentric:
- Finish planned straight sets first — do not open a session with maximal negatives.
- Use 1–3 slow lowers after concentric work, or a short separate bout — not a high-rep burnout.
- Lower under control for ~3–5 seconds; the spotter (or assistance) helps the way up.
- Prefer machines or stable setups over free-bar max attempts when training alone.
- Expect more soreness; leave 48+ hours before repeating the same pattern hard, and deload if performance tanks (deload guide).
Do not stack assisted overload with drop sets, rest-pause, giant sets, and long pause work on the same lift in one day. Pick one intensity tool (drop sets, rest-pause, clusters).
When to use them (and when to skip)
Good uses:
- Learning control on compounds and accessories (Compound vs Isolation)
- Pull-up / dip progressions when concentric reps are scarce
- A planned 3–6 week block emphasizing tempo on 1–2 lifts
- Stalling because every rep is a bounce or a dump (plateau guide)
Usually skip or keep simple:
- Brand-new lifters still learning bar path — “lower under control” beats elaborate overload (How to Start Lifting Weights)
- High-frequency peaking weeks where soreness would ruin the next session
- Training alone with free weights above what you can concentric-lift safely
- Pain, dizziness, or joint symptoms — stop and seek a qualified professional; this guide is not treatment
Warm-ups stay mostly normal; put slow eccentrics on the planned working sets (warm-up vs working sets).
Worked example: pull-up negatives
Exercise: Pull-up. Plan: 3 × 3–5 slow lowers @ ~RPE 7–8, plus optional assisted concentratics.
- Warm up shoulders and a few easy lat pulldown or band rows if you like — keep them light.
- Jump or step to a dead-hang chin-over-bar position (use a box/step). Brace lightly; do not soft-pack the shoulders into a shrug dump.
- Lower for ~4 seconds to a full hang with control. Reset on the ground or box between reps if needed so each negative stays crisp.
- Rest ~2–3 minutes between sets (rest between sets).
- If you want concentric practice the same day, add 2–3 sets of Assisted Pull-up — do not turn the negatives into a failure circus.
Log Pull-up neg 4s × 4 (reps = controlled lowers). When you can do several clean concentric pull-ups, shift most volume to normal reps and keep occasional tempo eccentrics as seasoning (progressive overload).
Common mistakes
- Free-falling the eccentric, then calling it “negatives”
- Keeping the same load after adding a true 4–5 second lower
- Doing overload negatives on every lift, every session
- Training alone with a bar you cannot concentric-lift
- Confusing slow eccentrics with rest-pause (short rests between mini-sets) or pause reps (dead stop, then press)
- Chasing extreme soreness as a progress signal
Limitations
- Ideal eccentric duration and overload ratios vary by person and study; use gym heuristics, not guarantees
- Extra eccentric stress can increase DOMS and temporarily reduce performance — manage weekly hard-set volume
- Skill negatives help pull-up progress for many people, but they do not replace eventual concentric practice
- This is not physical therapy for tendon or joint injuries
