How to Increase Your Deadlift

A practical plan to add weight to your deadlift — frequency, progressive overload, pause and deficit work, accessories, and a simple worked example using RPE and 1RM estimates.

The Deadlift is a clear posterior-chain strength score and a staple in 5×5, full-body, upper/lower, and pull/legs templates. Increasing it is mostly about enough practice, small load jumps, and accessories that match your weak range — not a secret stance width or a new cue every week.

What usually moves the number

If you are brand new, a simple linear plan (add weight when you hit all reps) often works for months. If you have already stalled, keep the same main pull, add a second lighter hinge day, and stop changing programs every two weeks (how often to change your workout).

Setup priorities (high level)

Use the Deadlift library entry for full cues. As a conservative checklist:

  1. Warm up with empty-bar or light ramping sets (warm-up, warm-up sets vs working sets).
  2. Set the feet about hip-width (conventional) or wider with toes out (sumo); the bar should sit roughly over mid-foot.
  3. Grip just outside the shins (conventional) or inside the knees (sumo); mixed grip or straps are tools for heavy sets — not a substitute for building grip strength.
  4. Brace the trunk, set the lats, and pull the slack out of the bar before the plates leave the floor (how to breathe during lifts).
  5. Push the floor away while the hips and shoulders rise together; lock out with glutes and a tall trunk — do not hyperextend the low back. A belt is optional and more useful on near-max sets (when to use a lifting belt).

Sharp low-back, hip, or knee pain is a stop signal — reduce load or range, switch to Romanian Deadlift / Trap Bar Deadlift, or deload. This guide is not injury treatment.

How to program deadlift progress

  1. Pick a main deadlift — usually Deadlift, Sumo Deadlift / Barbell Sumo Deadlift, or Trap Bar Deadlift. Stick with one competition-style pull as primary.
  2. Train a hinge pattern ~1–2× per week when recovery allows: one heavier floor-pull day and one lighter RDL / technique / volume day (muscle frequency). Stacking heavy deadlift and heavy squat back-to-back without a plan is a common stall (upper/lower splits).
  3. Use set–rep bands that match the goal (sets and reps, strength vs hypertrophy):
    • Strength bias: ~3–5 sets of 1–5 @ about RPE 7–8
    • Muscle bias: ~3–4 sets of 5–8 on the main pull (or keep heavy singles/doubles and put volume on RDLs)
  4. Progress with the smallest plates you own when doubles and triples get hard — microloading beats ego jumps (weight too heavy, plate loading calculator).
  5. Rest ~3–5 minutes on heavy sets so the next pull is still a quality deadlift (rest between sets). Use the RPE calculator if you program by effort.
  6. Estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) — treat it as a training number, not a meet total (how to calculate 1RM).
  7. Log date, lift, stance, load × sets × reps, and RPE (workout log).

Keep hard hinge-pattern movements in a sensible session budget — usually a main deadlift plus 1–3 posterior-chain or upper-back accessories, not six isolation finishers (exercises per workout, workout length).

Starter templates by goal

Strength-focused (2 hinge days)

Day A — heavy floor pull

  1. Deadlift (or your main style) — 4 × 2–4 @ ~RPE 7–8
  2. Bent-Over Row or Barbell Pendlay Row — 3 × 5–8
  3. Lever Lying Leg Curl or Hip Thrust — 2–3 × 8–12
  4. Optional: Dumbbell Farmers Carry — 2–3 short carries

Day B — lighter / volume hinge

  1. Romanian Deadlift or paused/lighter Deadlift — 3 × 5–8 @ ~RPE 6–7
  2. Pull-Up or Cable Wide-Grip Lat Pulldown — 3 × 6–10
  3. Dumbbell Single Leg Deadlift — 2–3 × 8–12 / side
  4. Optional curl or back extension — 2 × 10–15

Hypertrophy / muscle-gain hinge day

  1. Main deadlift or trap-bar — 3–4 × 5–8
  2. RDL or stiff-leg — 3 × 8–12
  3. Row variation — 3 × 8–12
  4. Leg curl or hip thrust — 2–3 × 10–15
  5. Optional carry or shrug — 2 sets

Busy / minimalist add-on

  • Keep one quality Deadlift session (3–5 hard sets) and one shorter secondary day (2–3 lighter RDLs or trap-bar pulls). Skip isolation if time is tight.

Intensity tools (pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).

When to use extras (and when to skip)

Good uses:

  • You can hit all prescribed reps for 1–2 sessions and need a planned jump
  • The bar stalls just off the floor → pause pulls, small deficits, or longer setup practice
  • The bar stalls at the knees / lockout → lighter technique sets, rack pulls used sparingly, rows + glute work
  • Grip fails before the back → mixed grip/straps on top sets plus carries/hangs (grip guide)
  • Beginners on linear progression still adding weight session to session

Usually skip or keep simple:

  • Program-hopping every stall instead of deloading 5–10% and rebuilding (plateau guide)
  • Daily max singles and failure sets on heavy deadlifts (train to failure)
  • Stacking drop sets, rest-pause, negatives, and giant sets on deadlifts in the same week (drop sets, rest-pause, negatives)
  • Turning every pull into a high rack pull so the floor pull never improves
  • Sharp joint pain “pushed through” with tighter form cues alone

Worked example: paused deadlift progression

Exercise: Deadlift. Plan: heavy day 4 × 3 paused (~1 second just off the floor) @ ~RPE 7–8, then a lighter hinge day later in the week.

  1. Estimate a training 1RM from a clean set of 2–5 with the One-Rep Max Calculator (name the formula you used — Epley or Brzycki).
  2. Load about 70–75% of that estimate for paused work (often ~10–15% under your touch-and-go working weight). Confirm plates with the Plate Loading Calculator.
  3. Warm up: bar × 5–8, then 2–3 ramps (warm-up sets).
  4. Working sets: break the floor under control, pause ~1 second with the plates barely clear, then finish the lockout. Rest ~3–4 minutes.
  5. If all 4×3 were clean at RPE ≤ 7.5, add the smallest plate pair next heavy day. If you missed reps or form broke, repeat the load or drop ~5% (weight too heavy).
  6. Later in the week: 3 × 5–8 Romanian Deadlift at a lower RPE, or a lighter conventional / Trap Bar Deadlift session.

Log Paused deadlift 315 × 3 × 4 @ RPE 7.5. Re-estimate 1RM every few weeks from a non-paused set, not from a grind single every session.

Common mistakes

  • Changing stance (conventional ↔ sumo ↔ trap-bar) every week so the log never compares like-to-like
  • Taking every set to failure, then wondering why the next pull day is flat
  • Adding five isolation moves while main-deadlift sets stay easy and inconsistent
  • Skipping rows, RDLs, and grip work until lockout or hands become the limiter
  • Jumping 10 lb when 2.5 lb plates exist
  • Testing a true 1RM weekly instead of training submaximal sets and estimating occasionally
  • Squatting and deadlifting heavy on consecutive days with no recovery plan

Limitations

  • Deadlift strength depends on limb lengths, hip structure, bodyweight, and skill — templates are heuristics, not guarantees
  • Powerlifting competition rules (commands, equipment, sumo legality by federation) are stricter than general gym practice
  • Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique
  • This is not treatment for lumbar disc issues, sciatica, or hip impingement
