The Bent Over Row (and close cousins like the Barbell Pendlay Row, Dumbbell One Arm Bent-over Row, and Straight Back Seated Row) is a clear horizontal-pull score: mid-back thickness, scapular control, and a staple in push/pull/legs, 5x5, and full-body templates. Increasing it is mostly about enough practice, a stable torso, and load jumps you can still pull with a quiet lower back — not a secret elbow flare angle.

What usually moves the number

If free-weight bent-over rows round your back or swing the torso, start with chest-supported / seated / machine rows, then return to a hinged bar when bracing is consistent. If you already own clean heavy sets, progress with small load jumps and keep one lighter or unilateral day. Stop changing programs every two weeks (how often to change your workout).
Setup priorities (high level)
Use the Bent Over Row library entry for full cues. As a conservative checklist:
- Warm up with easy scapular pulls or light cable/machine rows (warm-up, warm-up sets vs working sets).
- Hinge to a stable torso angle you can hold — usually roughly parallel to ~45° depending on variation; do not chase a deeper hinge if the lumbar rounds.
- Take a grip you can control — usually about shoulder-width overhand for the main score; underhand Reverse Grip Bent over Row and neutral dumbbell/cable grips are valid cousins.
- Pull the bar or handle toward the lower ribs / upper abdomen; finish with elbows back and shoulder blades set — not a shrug-only yank.
- Lower under control to a soft stretch between reps — do not bounce off the floor unless you are deliberately training a Pendlay Row dead-stop style.
Sharp lower-back, shoulder, or elbow pain is a stop signal — reduce range, switch to Dumbbell Incline Row / Lever Seated Row / Cable Low Seated Row, or deload. This guide is not injury treatment. Upright rows are a different movement pattern (more shoulders) and are not the “row score” this page tracks.
How to program row progress
- Pick a main horizontal row — usually Bent Over Row or Barbell Pendlay Row. Prefer a supported torso? Use Dumbbell Incline Row, Lever T bar Row, or Straight Back Seated Row as the main lift and still train that pattern often.
- Train it ~2× per week when recovery allows: one heavier / lower-rep day and one lighter, unilateral, or machine day (muscle frequency). Stacking heavy bent-over rows on the same day as a hard deadlift every session is often too much once loads get serious.
- Use set–rep bands that match the goal (sets and reps, strength vs hypertrophy):
- Strength bias: ~3–5 sets of 4–8 quality reps @ about RPE 7–8
- Muscle / volume bias: ~3–4 sets of 6–12 on the main row, plus a second row angle or arms
- Progress in this order when stuck: cleaner torso → more reps → small load jump (weight too heavy). Microloading matters once 2.5 kg / 5 lb jumps feel huge (plate loading).
- Rest ~2–3+ minutes on hard free-weight sets so the next set is still a quality pull (rest between sets). Use the RPE calculator if you program by effort.
- Once you can do heavy sets of 4–8, estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) — treat it as a training number, not a meet total (how to calculate 1RM). Confirm plate math with the Plate Loading Calculator.
- Log date, variation, load, sets × reps, and RPE (workout log).
Keep hard pulling movements in a sensible session budget — usually a main row plus 1–3 vertical-pull / arm accessories, not six rear-delt gadgets (exercises per workout, workout length). Remember deadlift days already tax grip and the posterior chain (best back exercises).

- Bent Over Row / Barbell Bent Over Row — primary hinged barbell strength practice
- Barbell Pendlay Row — dead-stop from the floor each rep; useful for explosive starts and consistent torso angle
- Reverse Grip Bent over Row — underhand option; often stronger elbow flexion
- Dumbbell Bent Over Row / Dumbbell One Arm Bent-over Row — independent handles and side-to-side balance (unilateral training)
- Smith Bent Over Row — fixed path when free-bar balance is the limiter
Supported and machine options
- Dumbbell Incline Row / Lever Lying T-bar Row — chest support when the lower back is the bottleneck
- Lever T bar Row — often easy to load while keeping the hinge more stable than a free bar
- Straight Back Seated Row / Cable Low Seated Row / Cable Seated Row with V bar — seated cable volume and easy load jumps

- Pause reps at the top / squeezed finish — 1–2 seconds, often with slightly less load (pause reps)

- Keep a hard hinge or deadlift elsewhere in the week so the posterior chain stays in the plan
Busy / minimalist add-on
- Keep one quality main row session (3–5 hard sets) and one shorter secondary day (2–3 supported or one-arm sets). Skip isolation if time is tight.
Intensity tools (pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).
When to use extras (and when to skip)
Good uses:
- You can hit all prescribed reps for 1–2 sessions and need a planned jump (small plate or +1 rep)
- You fail near the finish → pause at the top or a slightly higher elbow path with less load
- Lower back fatigues before the mid-back → chest-supported / seated volume day
- One side lags → one-arm rows as the secondary day
- Beginners adding a clean rep or small plate every week or two on supported rows
Usually skip or keep simple:
- Program-hopping every stall instead of deloading and rebuilding (plateau guide)
- Daily max singles and failure sets on bent-over rows (train to failure)
- Stacking drop sets, rest-pause, heavy pauses, and giant sets on the same row in the same week (drop sets, rest-pause)
- Ignoring vertical pulls and grip while only adding more row gadgets
- Sharp joint or lumbar pain “pushed through” with tighter form cues alone
- Turning every set into a torso swing so the log no longer reflects a true row
Worked example: barbell bent-over row progression
Exercise: Bent Over Row (or Barbell Pendlay Row if you prefer dead-stops). Plan: heavy day 4 × 5 @ ~RPE 7–8, then a lighter day later in the week.
- Estimate a training 1RM from a clean set of 3–6 with the One-Rep Max Calculator (name the formula you used — Epley or Brzycki).
- Load about 70–80% of that estimate for working sets, or simply add the smallest plate that keeps all reps clean with a stable torso. Confirm plates with the Plate Loading Calculator.
- Warm up: easy scapular work + 1–2 light hinge/row sets (warm-up sets).
- Working sets: pull to the lower ribs without a big torso yank, lower under control. Rest ~2–3 minutes.
- If all 4×5 were clean at RPE ≤ 7.5, add the smallest plate next heavy day (or +1 rep per set). If you missed reps, rounded hard, or form broke, repeat the load or drop ~5% (weight too heavy).
- Later in the week: 3 × 8–12 on Dumbbell Incline Row, Cable Low Seated Row, or a lighter barbell row at a lower RPE.
Log Bent-over row 100 × 4 × 5 @ RPE 7.5. Re-estimate 1RM every few weeks from a clean non-grinder set, not from a max single every session.
If the free-weight hinge is still inconsistent: swap the heavy day for supported 4 × 6–10 plus a light one-arm row, and treat “cleaner torso + small plate” as the progression before chasing barbell PRs.
Common mistakes
- Changing grip, torso angle, and bar path every week so the log never compares like-to-like
- Taking every set to failure, then wondering why the next pull or deadlift day is flat
- Adding five cable gadgets while main row sets stay easy and inconsistent
- Skipping vertical pulls and grip work until elbows or hands become the limiter
- Chasing load with a big torso swing and calling it a row PR
- Testing a true max every session instead of training submaximal sets and estimating occasionally
- Pairing maximal bent-over rows with maximal deadlifts every hard day without recovery
Limitations
- Row strength depends on limb lengths, torso leverage, grip, and prior hinge skill — templates are heuristics, not guarantees
- Pendlay, chest-supported, seated, and one-arm rows are related but not the same score
- Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique; treat them as training tools only
- This is not treatment for lumbar pain, shoulder impingement, or elbow tendinopathy
