How to Increase Your Dips

A practical plan to add dip reps and pressing strength — frequency, assistance progressions, negatives, weighted work, accessories, and a simple worked example using RPE and 1RM estimates.

The Chest Dip (and close cousins like the Triceps Dip) is a clear upper-body pressing score: relative pushing strength, lower-chest and triceps loading, and a staple in push/pull/legs, full-body, and bodyweight templates. Increasing it is mostly about enough practice, honest assistance progressions, and a depth you can own without pinching the shoulders — not a secret lean angle.

What usually moves the number

If you cannot yet do a clean concentric dip, start with assisted reps + controlled negatives (or Bench Dip / strong push-up progressions), not half-reps with a big swing. If you already own several strict reps, progress by adding reps, then Weighted Tricep Dips load in small jumps. Stop changing programs every two weeks (how often to change your workout).

Setup priorities (high level)

Use the Chest Dip or Triceps Dip library entry for full cues. As a conservative checklist:

  1. Warm up with scapular shrugs on the bars, easy push-ups, or light assisted dips (warm-up, warm-up sets vs working sets).
  2. Support yourself on stable bars with locked elbows and active shoulders (scapulae set, not shrugged into your ears).
  3. Choose a torso angle that matches the score: a slight forward lean for a more chest-biased Chest Dip; a more upright torso for a more triceps-biased Triceps Dip. Pick one as the main log entry.
  4. Lower under control to a depth you can reverse without shoulder pinch — often about upper-arm parallel to the floor, not an ego deep stretch.
  5. Press back to full lockout without bouncing out of the bottom or kicking hard for momentum.

Sharp shoulder, sternum, or elbow pain is a stop signal — reduce depth, switch to Assisted Triceps Dip / Bench Dip / Close-grip Push-up, or deload. This guide is not injury treatment. Ring Dips are a harder instability progression — treat them as optional, not the default beginner score.

How to program dip progress

  1. Pick a main dip style — usually Chest Dip or Triceps Dip. Not ready for bodyweight concentratics? Use Assisted Triceps Dip or Lever Seated Dip as the main lift and keep slow negatives in the plan. No bars yet? Use Bench Dip or strong push-up variations while you build capacity.
  2. Train it ~2× per week when recovery allows: one heavier / lower-rep day and one lighter or volume day (muscle frequency). Stacking hard dips on the same day as a heavy bench press every session is often too much once both get serious.
  3. Use set–rep bands that match the goal (sets and reps, strength vs hypertrophy):
    • Strength / first-reps bias: ~3–5 sets of 3–6 quality reps @ about RPE 7–8 (or assisted equivalents)
    • Muscle / volume bias: ~3–4 sets of 6–12 on the main dip, plus a second press or arm accessory
  4. Progress in this order when stuck: cleaner lockouts → more reps → less assistance → small added load (weight too heavy). Microloading with a dip belt or backpack matters once bodyweight sets are easy (Weighted Tricep Dips).
  5. Rest ~2–4 minutes on hard sets so the next set is still a quality press (rest between sets). Use the RPE calculator if you program by effort.
  6. Once you can do weighted sets of 3–6, estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) using bodyweight + added load as the lifted weight — treat it as a training number, not a meet total (how to calculate 1RM).   7. Log date, variation, assistance or added load, sets × reps, and RPE (workout log).

Keep hard pressing movements in a sensible session budget — usually a main dip or bench plus 1–3 press / arm accessories, not six chest isolation gadgets (exercises per workout, workout length). Starter templates by goal

Not yet able to do a clean dip (2 practice days)

Day A — skill + assistance

  1. Assisted Triceps Dip or Lever Seated Dip — 4 × 4–6 @ ~RPE 7–8
  2. Chest Dip or Triceps Dip negatives — 3 × 3–5 slow lowers (~3–5 seconds)
  3. Close-grip Push-up or Bench Dip — 3 × 8–12
  4. Optional: pushdown or band pressdown — 2 × 10–15

Day B — volume / easier pattern

  1. Bench Dip or assisted dip — 3 × 8–12 @ ~RPE 6–7
  2. Push Up or incline push-up — 3 × 8–15
  3. Barbell Close Grip Bench Press or dumbbell press — 3 × 8–12
  4. Optional face-pull or lateral raise — 2 × 12–20

Strength-focused once you have strict reps (2 dip days)

Day A — heavy

  1. Chest Dip / Triceps Dip or Weighted Tricep Dips — 4 × 3–5 @ ~RPE 7–8
  2. Bench Press or Barbell Close Grip Bench Press — 3 × 5–8
  3. Assisted or machine dip back-off — 2–3 × 6–10 (lighter than day A main sets)
  4. Optional: pushdown — 2 × 8–12

Day B — lighter / volume

  1. Chest Dip or Triceps Dip — 3 × 6–10 @ ~RPE 6–7 (paused bottom optional)
  2. Close-grip Push-up or Bench Dip — 3 × 8–12
  3. Light overhead or dumbbell press — 3 × 8–12
  4. Optional rear-delt / face-pull — 2 × 12–20

Hypertrophy / muscle-gain push day

  1. Main dip — 3–4 × 6–12
  2. Bench or machine press — 3 × 8–12
  3. Fly or second press angle — 2–3 × 10–15
  4. Triceps isolation + face-pull — 2–3 × 10–20
  5. Keep a hard pull-up or row elsewhere in the week so pressing is not the whole upper body (best back exercises)

Busy / minimalist add-on

  • Keep one quality dip session (3–5 hard sets) and one shorter secondary day (2–3 assisted, bench-dip, or push-up sets). Skip isolation if time is tight.

Intensity tools (negatives, pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).

When to use extras (and when to skip)

Good uses:

  • You can hit all prescribed reps for 1–2 sessions and need a planned jump (rep, less assistance, or small plate)
  • You fail in the bottom half → paused bottoms, stronger assisted concentratics, or shallower pain-free depth with clean lockouts
  • You fail near lockout → closer to a triceps-biased torso, close-grip pressing, or light pushdowns
  • Shoulders feel better with a slightly shorter range or more upright torso as the volume day
  • Beginners adding one clean rep every week or two on assisted / bodyweight sets

Usually skip or keep simple:

  • Program-hopping every stall instead of deloading assistance/load and rebuilding (plateau guide)
  • Daily max singles and failure sets on dips (train to failure)
  • Stacking drop sets, rest-pause, heavy negatives, and giant sets on dips in the same week (drop sets, rest-pause, negatives)
  • Ignoring horizontal pressing and upper-back balance while only adding more fly gadgets
  • Sharp joint pain “pushed through” with tighter form cues alone
  • Turning every set into a big kip / swing when the goal is strict strength
  • Forcing deep ring dips before bar dips are solid

Worked example: weighted dip progression

Exercise: Weighted Tricep Dips (or plain Chest Dip / Triceps Dip if you are still adding bodyweight reps). Plan: heavy day 4 × 4 @ ~RPE 7–8, then a lighter day later in the week.

  1. If you already do weighted work, estimate a training 1RM from a clean set of 3–6 with the One-Rep Max Calculator using bodyweight + added load (name the formula you used — Epley or Brzycki).
  2. Load about 70–80% of that estimate for working sets, or simply add the smallest plate that keeps all reps clean. Confirm belt plates with the Plate Loading Calculator when useful.
  3. Warm up: bar support holds + 1–2 easy bodyweight or light assisted sets (warm-up sets).
  4. Working sets: lower to a pain-free depth, press to a clear lockout without a big kip. Rest ~3 minutes.
  5. If all 4×4 were clean at RPE ≤ 7.5, add the smallest plate next heavy day (or +1 rep per set if still on bodyweight). If you missed reps or form broke, repeat the load or drop ~5% / add assistance (weight too heavy).
  6. Later in the week: 3 × 6–10 bodyweight or lightly assisted reps at a lower RPE, or switch torso bias (chest-lean ↔ more upright) without changing the log’s main style every session.

Log Weighted dip BW+10 × 4 × 4 @ RPE 7.5 (or Chest dip 4 × 6 @ RPE 7). Re-estimate 1RM every few weeks from a clean non-grinder set, not from a max single every session.

If you are still building the first concentric reps: swap the heavy day for assisted 4 × 4–6 plus 3 × 3–5 slow negatives, and treat “less assistance / more clean reps” as the progression — see the negatives guide’s dip mention (negative reps).

Common mistakes

  • Changing lean angle, depth rules, and assistance every week so the log never compares like-to-like
  • Taking every set to failure, then wondering why the next press day is flat
  • Adding five fly variations while main dip sets stay easy and inconsistent
  • Skipping horizontal pressing and upper-back work until shoulders become the limiter
  • Jumping straight to heavy weighted singles before you own several strict bodyweight reps
  • Testing a true max every session instead of training submaximal sets and estimating occasionally
  • Counting partial lockouts or bounced stretch-reflex reps as full progress
  • Going deeper than your shoulders tolerate because a video said “chest to bars”

Limitations

  • Dip strength depends on bodyweight, arm length, shoulder structure, mobility, and skill — templates are heuristics, not guarantees
  • Assisted, bench, chest-lean, upright, ring, and weighted dips are related but not the same score
  • Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique; bodyweight + added load estimates are training tools only
  • This is not treatment for shoulder impingement, AC joint irritation, elbow tendinopathy, or chest/sternum pain
