If you have already stalled, keep the same main tool family (machine vs cable vs band vs bodyweight), add a second lighter day, and stop changing programs every two weeks (how often to change your workout). Treat hip adduction as a controlled medial isolation score, not an ego squeeze — many lifters keep loads well below their hip thrust or leg press and progress reps before plates.
Setup priorities (high level)

Sharp hip, groin, knee, or low-back pain is a stop signal — reduce range, switch to Band Hip Adduction, Side Lying Hip Adduction, Cable Hip Adduction, or deload. This guide is not injury treatment. Use Band Hip Adduction / Band Hip Adduction / Side Lying Hip Adduction, then graduate. Prefer side-plank cousins for comfort? Keep Side Plank Hip Adduction / Side Plank Hip Adduction as tools, not a weekly swap of the logged score.
- Train it ~2× per week when recovery allows: one slightly harder day and one lighter or volume day (muscle frequency). Stacking hard adduction after every heavy squat, dense hip thrust, high-volume lunge, and max Bulgarian split squat session can leave the inner thighs fried — put adduction as the isolation finisher after a moderate lower pattern, not as six grinders before everything else.
- Use set–rep bands that match the goal (sets and reps, strength vs hypertrophy):
- denser isolation / load-bias: ~3–4 sets of 10–15 @ about RPE 7–8
- muscle / adductor volume bias: ~3–4 sets of 12–20 on the main adduction, after a quality squat, hinge, or thrust

- Rest ~60–120 seconds on hard adduction sets so the next set is still a quality squeeze-in finish (rest between sets). Use the RPE calculator if you program by effort.
- Estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) only when you want a rough training number for the same adduction pattern — treat it as a light heuristic for machine/cable load jumps, not a meet total (how to calculate 1RM). Prefer logged sets of 10–20; true max singles are optional and rare for general gym work on this lift. Do not copy a hip-thrust, squat, or hip-abduction 1RM percentage blindly — the pattern is a medial isolation score, not a horizontal extension, squat, or open-leg score.
- Log date, variation (seated machine / side machine / cable / band / side-lying / side-plank), range notes, load × sets × reps, pause notes, and RPE (workout log).
Keep hard isolation movements in a sensible session budget — usually a main squat, hinge, or thrust plus 1–2 adductor accessories, not six gadgets after an already long lower day (exercises per workout, workout length). Remember squats, lunges, and dense hip thrusts already tax the hips and glutes (best leg exercises). Busy / minimalist add-on
- Keep one quality adduction session (3–4 hard sets) as the isolation finisher after a moderate squat, hinge, or thrust. Skip extra side-lying gadgets if time is tight. Skip when heavy squat + dense hip-thrust / single-leg work already fried the hips for the week.
Intensity tools (pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).
When to use extras (and when to skip)
Good uses:
- You can hit all prescribed reps for 1–2 sessions and need a planned jump (smallest stack/cable/band increment, or +1–2 clean reps)
- You lose the peak squeeze or quiet-pelvis finish → paused reps, tempo lowers, or a temporary lighter day
- You lean the torso, twist the pelvis, or turn a squeeze-in set into a swinging scissor kick → drop load, shorten range, or use seated machine / band tools
- Beginners adding clean tempo reps every week or two on bands or light machines before chasing heavier stacks
Usually skip or keep simple:
- Program-hopping every stall instead of deloading and rebuilding (plateau guide)
- Daily max singles and failure sets on heavy adduction (train to failure)
- Stacking drop sets, rest-pause, heavy pauses, and giant sets on adduction in the same week (drop sets, rest-pause)
- Ignoring squat skill, hinge work, hip-thrust balance, and recovery while only chasing a deeper swing
- Sharp joint or tendon pain “pushed through” with tighter form cues alone
- Turning every set into a torso lean or a scissor-kick race
- Treating adduction like a squat PR with ego load and bouncing pads
- Logging a hip thrust, a hip abduction, and an adduction as the same weekly score
- Chasing “more stretch at any cost” with ego load and a twisted pelvis
- Rehab or medical claims about fixing knees, groin strains, or “adductor activation protocols” — this page does not diagnose or treat
Worked example: seated hip-adduction progression
Exercise: Lever Seated Hip Adduction. Plan: harder day 3 × 15 @ ~RPE 7–8 after a moderate squat or thrust, then a lighter cable or band day later in the week when recovery allows. Keep the same tool family and range in the log.
- Estimate a rough training number from a clean set of 10–15 with the One-Rep Max Calculator (name the formula you used — Epley or Brzycki) only if it helps you pick the next small stack jump, or simply add reps first. Prefer the same tool each time you compare.
- Prefer conservative jumps versus a hip-thrust, squat, or hip-abduction estimate — the patterns are related by hip work, not identical. Many lifters progress better by adding 1–2 clean reps before the next small load jump.
- Warm up: empty pad or light band + 1 easy feeler set (warm-up sets).
- Working sets: squeeze the legs toward midline under control, optional 1-second peak pause, return with quiet pelvis. Rest ~60–120 seconds.
- If all 3×15 were clean at RPE ≤ 7.5, add +1–2 reps next hard day, or the smallest stack jump that keeps the pelvis quiet. If you missed reps, leaned, or twisted, repeat the load or drop ~5–10% (weight too heavy).
- Later in the week: 3 × 12–20 at a lower RPE, or use Cable Hip Adduction / Band Hip Adduction / Side Lying Hip Adduction / pause work without changing the log’s main style every session.
Log Seated hip adduction 40 kg × 3 × 15 @ RPE 7.5 (or Cable hip adduction 15 kg × 3 × 15 @ RPE 7 / Band hip adduction green × 3 × 15 @ RPE 7). Re-estimate any formula number every few weeks from a clean non-grinder set, not from a max single every session.
If you are still on bands or bodyweight: treat “more clean tempo reps → brief pause → real light stack/cable” as the progression before chasing heavy machine PRs.
Common mistakes
- Changing machine vs cable vs band vs bodyweight every week so the log never compares like-to-like
- Changing range every session (short quiet peak one day, bouncing stretch the next) and calling both the same score
- Taking every set to failure, then wondering why the next squat or single-leg day feels sticky in the hips
- Adding five adduction variations while main sets stay easy and inconsistent
- Skipping squat skill, hinge work, hip-thrust balance, and recovery until the low back or groin becomes the limiter
- Leaning the torso and counting it as the same strict score
- Testing a true max every session instead of training submaximal sets and estimating occasionally
- Counting half-range, twisted, or swung reps as full progress
- Jumping load so fast that the set becomes a bouncing pad race
- Putting six hard adduction sets before the main squat when that squat already needs fresh hip readiness
- Logging hip thrusts or hip abductions as “hip adduction” progress (related tools, different scores)
- Chasing “more stretch at any cost” with a twisted pelvis and ego load
Limitations
- Hip-adduction capacity depends on leverages, hip comfort, tool choice, and skill — templates are heuristics, not guarantees
- Machine, cable, band, side-lying, and side-plank cousins are related but not the same score
- Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique; treat them as training tools only
- An adduction training number is not interchangeable with a hip-thrust, squat, lunge, leg-press, or hip-abduction max
- This is not treatment for hip impingement, groin strain, knee pain, or pelvic pain
