The Hanging Leg Raise (and close cousins like a Hanging Straight Leg Raise, Hanging Leg Hip Raise, or Weighted Hanging leg-hip raise) is a clear hanging anterior-core score: hang from a bar with active shoulders, raise the legs under control past a logged standard (usually knees toward hips, then straight legs toward parallel or higher), then lower without a big swing. It fits full-body, upper/lower, push/pull/legs, and bodyweight templates when you want trackable core flexion volume that still demands grip and scapular control. Increasing it is mostly about enough honest hanging practice, progressing leverage before ego swings, and keeping the same knee/leg and height standard in the log — not chasing kippy toes-to-bar after every hard deadlift day.

If you cannot yet do a clean hanging knee raise, start with lying or captain’s-chair raises + assisted hangs, not endless swinging attempts. Setup priorities (high level)

  1. Warm up with dead hangs, scapular shrugs, hollow/plank braces, or easy lying raises (warm-up, warm-up sets vs working sets).
  2. Take an overhand grip you can control — usually about shoulder-width; straps are optional for advanced weighted sets, not a default beginner crutch if grip is the only thing you ever train.
  3. Start from a still hang with active shoulders (scapulae set, not passively shrugged into your ears).
  4. Raise by tipping the pelvis slightly toward the ribs and lifting the legs to your logged standard — knees first, then straight legs toward parallel or higher — without a big kip or rear lean.
  5. Lower under control to a quiet hang between reps — do not bounce out of the bottom.

Sharp shoulder, elbow, wrist, or low-back pain is a stop signal — reduce range, switch to Captains Chair Straight Leg Raise / Assisted Hanging Knee Raise / Lying Leg Raise, shorten the lever, or deload. How to program hanging leg-raise progress

  1. Pick a main hanging raise — usually Hanging Leg Raise or Hanging Straight Leg Raise. Prefer a clearer hip-curl finish? Use Hanging Leg Hip Raise / Hanging Straight Leg Hip Raise and still train that pattern often. Not ready for a free hang? Use Assisted Hanging Knee Raise, Captains Chair Straight Leg Raise, or Vertical Leg Raise as the main lift and keep slow lowers in the plan. Already easy on bodyweight straight legs? Keep Weighted Hanging leg-hip raise as the harder score. Prefer floor days as a second core slot? Keep Lying Leg Raise as a cousin, not a weekly swap of the logged hanging score — or use the dedicated lying leg raise plan.
  2. Train it ~2–3× per week when recovery allows: one harder / lower-rep day and one lighter or volume day (muscle frequency). Three hard max-effort hanging days is often too much once sets get serious — especially if you also stack hard pull-ups, chin-ups, and heavy deadlift grip the same week.
  3. Use set–rep bands that match the goal (sets and reps, strength vs hypertrophy):
    • Strength / first-reps bias: ~3–5 sets of 4–8 quality reps @ about RPE 7–8 (or assisted / bent-knee equivalents)
    • Muscle / volume bias: ~3–4 sets of 8–15 on the main raise, plus brace and anti-rotation accessories
  4. Progress in this order when stuck: cleaner control → more clean reps → longer lever (bent→straight) → higher standard → small added load (weight too heavy).   5. Rest ~60–120 seconds on hard core sets so the next set is still a quality raise (rest between sets). Use the RPE calculator if you program by effort. Longer rest is fine when grip is the limiter.
  6. Once you can do weighted sets of 4–8, estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) using added load only (or bodyweight + added load if that is how you log) — treat it as a training number, not a meet total (how to calculate 1RM). Do not copy a pull-up or dip 1RM percentage blindly — lever length and hang demand differ.
  7. Log date, variation (lying / captain’s chair / assisted / bent-knee / straight / hip-raise / weighted / toes-to-bar), height notes, assistance or added load × sets × reps, pause notes, and RPE (workout log).

Keep hard core movements in a sensible session budget — usually a main hanging raise plus 1–2 brace / anti-rotation accessories, not six crunch gadgets after an already long pull day (exercises per workout, workout length).   4. Keep a hard hinge or deadlift elsewhere in the week so the posterior chain stays in the plan

Busy / minimalist add-on

  • Keep one quality Hanging Leg Raise session (3–5 hard sets) and one shorter secondary day (2–3 captain’s-chair or lying sets). Skip isolation if time is tight.

Intensity tools (negatives, pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).

When to use extras (and when to skip)

Good uses:

  • You can hit all prescribed reps for 1–2 sessions and need a planned jump (rep, straighter legs, higher standard, or small ankle load)
  • You fail from swinging / losing the hang → shorter lever, captain’s chair, or stronger active-hang practice
  • You fail near the top → pause at the top, bent-knee hip raises, or fewer reps with a clearer pelvic tuck
  • Shoulders feel better with supported Captains Chair Straight Leg Raise as the volume day versus free hang
  • Beginners adding one clean rep every week or two on assisted / bent-knee sets

Usually skip or keep simple:

  • Program-hopping every stall instead of deloading leverage/load and rebuilding (plateau guide)
  • Daily max singles and failure sets on hanging raises (train to failure)
  • Stacking drop sets, rest-pause, heavy negatives, and giant sets on hanging raises in the same week (drop sets, rest-pause, negatives)
  • Ignoring grip and planks while only adding more crunch gadgets and toes-to-bar attempts
  • Sharp joint or low-back pain “pushed through” with tighter form cues alone
  • Turning every set into a kipping / swinging rep when the goal is strict control
  • Treating hanging knee raises, straight-leg raises, and toes-to-bar as interchangeable logs when comparing week-to-week progress

Worked example: weighted hanging raise progression

Exercise: Weighted Hanging leg-hip raise (or plain Hanging Straight Leg Raise if you are still adding bodyweight reps). Plan: hard day 4 × 6 @ ~RPE 7–8, then a lighter day later in the week.

  1. If you already do weighted work, estimate a training 1RM from a clean set of 4–8 with the One-Rep Max Calculator using the added load you hold (name the formula you used — Epley or Brzycki). Treat bodyweight + load estimates as optional heuristics only.
  2. Load about 70–80% of that estimate for working sets, or simply add the smallest plate/ankle jump that keeps all reps clean and quiet.
  3. Warm up: dead hang + 1–2 easy bent-knee or bodyweight sets (warm-up sets).
  4. Working sets: raise to your logged height without a big kip, lower under control. Rest ~90–120 seconds (longer if grip fails first).
  5. If all 4×6 were clean at RPE ≤ 7.5, add the smallest load next hard day (or +1–2 reps per set if still on bodyweight). If you missed reps or form broke into a swing, repeat the load or drop to bent knees / captain’s chair (weight too heavy).
  6. Later in the week: 3 × 8–12 bodyweight or lightly assisted hanging raises at a lower RPE, or keep a lighter Lying Leg Raise day as the secondary core slot.

Log Weighted hanging leg-hip raise +5 × 4 × 6 @ RPE 7.5 (or Hanging straight leg raise 4 × 8 @ RPE 7). Re-estimate 1RM every few weeks from a clean non-grinder set, not from a max single every session.

Common mistakes

  • Changing knee angle, height standard, and kip rules every week so the log never compares like-to-like
  • Taking every set to failure, then wondering why the next hang day is flat
  • Adding five crunch variations while main hanging sets stay easy and inconsistent
  • Skipping grip and active-hang work until hands or shoulders become the limiter
  • Jumping straight to toes-to-bar or heavy ankle loads before you own several strict parallel raises
  • Testing a true max every session instead of training submaximal sets and estimating occasionally
  • Counting swingy half-raises or rear-lean “cheats” as full progress
  • Logging captain’s-chair, lying raises, and free hanging raises as the same score when comparing weeks

Limitations

  • Hanging leg-raise strength depends on bodyweight, limb length, shoulder structure, grip, mobility, and skill — templates are heuristics, not guarantees
  • Assisted, captain’s-chair, bent-knee, straight-leg, hip-raise, toes-to-bar, and weighted hanging raises are related but not the same score
  • Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique; added-load estimates are training tools only
  • This is not treatment for shoulder impingement, elbow tendinopathy, or low-back pain
