How to Increase Your Squat

A practical plan to add weight to your squat — frequency, progressive overload, pause and front-squat work, accessories, and a simple worked example using RPE and 1RM estimates.

The Full Squat is a clear lower-body strength score and a staple in 5×5, full-body, upper/lower, and push/pull/legs templates. Increasing it is mostly about enough practice, small load jumps, and accessories that match your weak range — not a secret stance width.

What usually moves the number

If you are brand new, a simple linear plan (add weight when you hit all reps) often works for months. If you have already stalled, keep the same main squat, add a second lighter squat day, and stop changing programs every two weeks (how often to change your workout).

Setup priorities (high level)

Use the Full Squat library entry for full cues. As a conservative checklist:

  1. Warm up with empty-bar or light ramping sets (warm-up, warm-up sets vs working sets).
  2. Set the bar on the upper traps (high-bar) or a bit lower on the rear delts (low-bar) — pick one style and keep it consistent in the log.
  3. Brace the trunk before you unrack; walk out the fewest steps you need; settle the feet about shoulder-width (or slightly wider) with toes out enough that knees track over mid-foot.
  4. Sit between the hips while keeping the chest tall enough to hold the bar; squat to a depth you can control without the lower back rounding — often near parallel or slightly below for many lifters.
  5. Drive up while keeping the bar roughly over mid-foot; re-brace between heavy reps (how to breathe during lifts). A belt is optional and more useful on near-max sets (when to use a lifting belt).

Sharp knee, hip, or low-back pain is a stop signal — reduce depth or load, switch to Goblet Squat / Sled 45° Leg Press, or deload. This guide is not injury treatment.

How to program squat progress

  1. Pick a main squat — usually Full Squat or Barbell Squat. Prefer a more upright torso? Use Front Squat as primary or as the second squat day.
  2. Train it ~2× per week when recovery allows: one heavier day (lower reps) and one lighter or volume day (technique / hypertrophy) (muscle frequency).
  3. Use set–rep bands that match the goal (sets and reps, strength vs hypertrophy):
    • Strength bias: ~3–5 sets of 3–6 @ about RPE 7–8
    • Muscle bias: ~3–4 sets of 6–10 on the main squat, plus accessories
  4. Progress with the smallest plates you own when doubles and triples get hard — microloading beats ego jumps (weight too heavy, plate loading calculator).
  5. Rest ~2–5 minutes on heavy sets so the next set is still a quality squat (rest between sets). Use the RPE calculator if you program by effort.
  6. Estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) — treat it as a training number, not a meet total (how to calculate 1RM).
  7. Log date, lift, load × sets × reps, depth notes, and RPE (workout log).

Keep hard squat-pattern movements in a sensible session budget — usually a main squat plus 1–3 lower-body accessories, not six quad isolation finishers (exercises per workout, workout length).

Starter templates by goal

Strength-focused (2 squat days)

Day A — heavy

  1. Full Squat — 4 × 3–5 @ ~RPE 7–8
  2. Romanian Deadlift — 3 × 5–8
  3. Bulgarian Split Squat or Dumbbell Bulgarian Split Squat — 3 × 6–10 / side
  4. Optional: Lever Leg Extension — 2 × 10–15

Day B — lighter / volume

  1. Full Squat or Front Squat — 3 × 6–8 @ ~RPE 6–7 (paused optional)
  2. Sled 45° Leg Press or Sled Hack Squat — 3 × 8–12
  3. Hip Thrust or Barbell Hip Thrust — 2–3 × 8–12
  4. Optional curl or calf work — 2 × 10–15

Hypertrophy / muscle-gain lower day

  1. Main squat — 3–4 × 6–10
  2. Leg press or hack squat — 3 × 8–12
  3. Single-leg work — 2–3 × 8–12 / side
  4. Leg curl or RDL — 2–3 × 8–12
  5. Optional extension / calves — 2 × 10–15

Busy / minimalist add-on

  • Keep one quality Full Squat session (3–5 hard sets) and one shorter secondary day (2–3 lighter sets, front squat, or goblet squat). Skip isolation if time is tight.

Intensity tools (pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).

When to use extras (and when to skip)

Good uses:

  • You can hit all prescribed reps for 1–2 sessions and need a planned jump
  • Depth is inconsistent → pause to a clear bottom, or goblet/box depth practice
  • Knees cave or quads fatigue first → front squat, leg press volume, or controlled extensions
  • Hips shoot up and the bar stalls mid-thigh → lighter technique sets, RDL/hip-thrust support, and longer rest
  • Beginners on linear progression still adding weight session to session

Usually skip or keep simple:

  • Program-hopping every stall instead of deloading 5–10% and rebuilding (plateau guide)
  • Daily max singles and failure sets on heavy compounds (train to failure)
  • Stacking drop sets, rest-pause, negatives, and giant sets on squats in the same week (drop sets, rest-pause, negatives)
  • Ignoring hinges and single-leg work while only adding more leg extensions
  • Sharp joint pain “pushed through” with tighter form cues alone

Worked example: paused squat progression

Exercise: Full Squat. Plan: heavy day 4 × 4 paused (~1 second in the bottom) @ ~RPE 7–8, then a lighter day later in the week.

  1. Estimate a training 1RM from a clean set of 3–6 with the One-Rep Max Calculator (name the formula you used — Epley or Brzycki).
  2. Load about 70–75% of that estimate for paused work (often ~10–15% under your touch-and-go working weight). Confirm plates with the Plate Loading Calculator.
  3. Warm up: bar × 8–10, then 2–3 ramps (warm-up sets).
  4. Working sets: lower under control, pause ~1 second without losing trunk brace, stand to lockout. Rest ~3 minutes.
  5. If all 4×4 were clean at RPE ≤ 7.5, add the smallest plate pair next heavy day. If you missed reps or form broke, repeat the load or drop ~5% (weight too heavy).
  6. Later in the week: 3 × 6–8 touch-and-go at a lower RPE, or switch to Front Squat / Goblet Squat.

Log Paused squat 225 × 4 × 4 @ RPE 7.5. Re-estimate 1RM every few weeks from a non-paused set, not from a grind single every session.

Common mistakes

  • Changing stance, bar position, and depth every week so the log never compares like-to-like
  • Taking every set to failure, then wondering why the next squat day is flat
  • Adding five isolation moves while main-squat sets stay easy and inconsistent
  • Skipping hinges and single-leg work until knees or hips feel cranky
  • Jumping 10 lb when 2.5 lb plates exist
  • Testing a true 1RM weekly instead of training submaximal sets and estimating occasionally

Limitations

  • Squat strength depends on limb lengths, hip structure, bodyweight, and skill — templates are heuristics, not guarantees
  • Powerlifting competition rules (depth, commands, equipment) are stricter than general gym practice
  • Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique
  • This is not treatment for knee pain, hip impingement, or lumbar disc issues
