How to Use Pace and Heart Rate Zones for Cardio

Pair average pace with heart-rate zones for easy aerobic work, tempo blocks, and short intervals—plus how to use our pace and zone calculators together.

Cardio sessions get clearer when you track two simple signals: average pace (how fast you cover distance) and heart-rate zone (how hard the effort feels physiologically). Pace tells you the output; heart rate helps keep most work easy enough to recover from—and the harder pieces intentional.

Pace in one line

Average pace is:

pace = time ÷ distance

Examples on the pace calculator:

  • 5 km in 25:005:00/km (12 km/h)
  • Half marathon at 5:00/km → about 1:45:29 finish time

You can also solve for finish time (time = pace × distance) or distance covered (distance = time ÷ pace). The calculator uses average pace only—it does not model hills, wind, fatigue, or treadmill grade.

Heart-rate zones in one line

Most five-zone charts express intensity as a percentage of max heart rate, or of heart-rate reserve (Karvonen):

target HR ≈ resting + % × (max − resting)

On our zones calculator, Zone 2 is the 60–70% band—usually described as light, conversational aerobic work. Max HR can be estimated with Tanaka (208 − 0.7 × age) or the classic Fox/Haskell (220 − age), or entered from a measured max. Age-predicted max values are population averages; treat them as starting estimates.

A practical habit: pick a pace target for the session type, then confirm effort with zone (or talk test). If heart rate climbs out of the planned band on an “easy” day, slow down or walk the hills—even if the pace looks “too slow” on the watch.

Match session types to zones and pace

Conservative starting map (adjust to how you feel):

Many endurance plans keep most weekly cardio volume easy (around Zone 2), with a smaller share of harder work. That distribution is a common coaching pattern—not a medical prescription.

Talk-test shortcut (no watch required)

On easy days you should be able to speak full sentences without gasping. If you can only manage short phrases, you are probably above a true easy zone—slow the pace before the next hill.

Worked example: plan an easy 5K block

  1. Estimate zones with age and resting HR in the heart-rate zones calculator (Karvonen if you have a reliable resting value).
  2. Note your Zone 2 bpm range.
  3. On a treadmill or outdoor path, start slower than you think. Use the pace calculator afterward to log average pace from total time and distance—or reverse: set a gentle pace and estimate finish time for 5 km.
  4. If average HR sits in Zone 2 and you can talk in sentences, keep that pace as your current easy reference. Over weeks, the same zone often allows a slightly faster pace as fitness improves.

Example numbers (illustrative only): age 30, resting HR 60, Tanaka max ≈ 187 → Karvonen Zone 2 roughly 136–149 bpm. Your easy pace might be 6:00–7:00/km or slower when starting out; let the zone (or talk test) decide, not a fixed “should” pace from someone else’s plan.

Gym and machine options

You do not need outdoor running. The same pace + zone idea works on:

  • Run on Treadmill
  • Walking on Treadmill (excellent when Zone 2 requires walk breaks)
  • Rowing (use split/500 m or total time + distance as your “pace” proxy)
  • Short mixed conditioning like Burpee for brief hard efforts—pair with longer easy work, not as every-day “cardio”

For strength days, keep conditioning short or easy so it does not steal recovery from heavy lifts. Use RPE for working sets in the weight room, and save true Zone 4–5 intervals for dedicated conditioning slots.

Common mistakes

  • Treating every session like a tempo run (chronic Zone 3 “gray zone”)
  • Chasing a pace goal while ignoring a climbing heart rate on heat or hills
  • Using Zone 5 for long continuous work
  • Assuming 220 − age is your exact max
  • Skipping warm-up into hard intervals

Limitations

  • Pace calculators report averages; GPS error and treadmill calibration matter
  • Heart-rate formulas and consumer wearables are estimates
  • Medications, illness, caffeine, sleep, and heat change HR response
  • Stop and seek professional care for chest pain, dizziness, or unusual symptoms
