How to Use Pyramid and Reverse Pyramid Sets

Pyramid sets change load and reps across full sets with normal rest — not inside one continuous set. An ascending pyramid (classic / crescent) starts lighter with higher reps and climbs toward a heavier, lower-rep top set. A reverse pyramid (descending / reverse pyramid training) does the opposite: heaviest work first while you are fresh, then lighter sets with more reps.

If you strip plates and keep going with no rest, that is a drop set — not a reverse pyramid. Reverse pyramids still get a real rest so the next set stays quality work (How Long to Rest Between Sets).

How to run each style

Ascending pyramid (light → heavy)

  1. Warm up generally, then use lighter sets as a ladder (How to Warm Up Before Lifting, Warm-Up Sets vs Working Sets).
  2. Example working ladder: ~12 → ~8 → ~5 reps as load climbs (exact numbers are flexible).
  3. Rest fully between sets. Treat early steps as preparation, not failure pumps.
  4. Stop the top set around ~RPE 7–9 for most training — not a max every day (How to Use RPE for Working Sets).

Caveat: if the early “steps” are already hard sets, you may arrive at the heavy set tired. Keep early steps clearly easier than the top set, or prefer reverse pyramid / straight sets for strength focus.

Reverse pyramid (heavy → light)

  1. Warm up specifically to the top-set load without frying yourself.
  2. Perform the heaviest working set first (e.g. ~4–6 reps @ ~RPE 7–9).
  3. Rest fully (~2–3+ minutes on big compounds).
  4. Drop load roughly ~5–15% (or enough to add ~2–4 reps) and repeat for 1–2 more sets as reps climb.

Reverse pyramid keeps the strength-relevant heavy set earliest. That is why many intermediate templates prefer it over climbing into a grind after several hard lighter sets.

Worked example: reverse pyramid bench

Warm up to a planned top set on Bench Press (empty bar → light sets → a heavier single/double feeler if needed).

Working reverse pyramid:

  1. Top set: 5 reps @ ~RPE 8 (about 2 reps in reserve)
  2. Rest ~2.5–3 minutes
  3. Back-off 1: drop ~8–10% load → ~6–8 reps @ ~RPE 8
  4. Rest ~2–3 minutes
  5. Optional back-off 2: drop another ~5–10%~8–10 clean reps
