Daily protein needs are easiest to plan as grams per kilogram of bodyweight. Sedentary adults often sit near the RDA baseline; people who lift or do hard endurance work usually land higher. This guide walks through the same bodyweight-based targets used on our Protein Intake Calculator. It is general fitness guidance for healthy adults, not medical advice.
The simple formula
daily protein (g) ≈ bodyweight (kg) × grams per kilogram
Example: 80 kg × 1.6 g/kg ≈ 128 g/day.
If you only know pounds, convert first (lb × 0.4536 ≈ kg) or use the calculator’s imperial input. Protein contributes about 4 kcal per gram, so 128 g is roughly 512 kcal from protein — useful when you already have a calorie budget.
Starting g/kg ranges
These presets match common sports-nutrition guidance (including ISSN-style ranges for exercising adults) and the calculator’s goal menu:

For most people who lift several times per week and eat near maintenance, 1.4–2.0 g/kg is a practical band. During a calorie deficit, many lifters bias toward the higher end so training quality and lean mass are easier to protect. Very high intakes are not automatically better if total calories, sleep, and progressive training are the real limiters.
Worked example
Bodyweight 70 kg, goal strength / maintain muscle (1.6 g/kg):
70 × 1.6 = 112 gprotein per day- About
112 × 4 = 448 kcalfrom protein - Spread across meals — for example four meals of ~25–30 g — rather than one giant shake
If the same person cuts calories for fat loss, the calculator’s 2.0 g/kg preset lands at 140 g/day. That is still a planning estimate: adjust for appetite, food preference, and how training feels over a few weeks.

Distribution through the day
Sports-nutrition position stands often suggest spreading protein across the day — roughly 0.25 g/kg per meal or about 20–40 g per eating occasion for many adults, every few hours as schedule allows. Exact timing around workouts matters less than hitting the daily total with high-quality sources you can stick to (meat, fish, eggs, dairy, soy, legumes, or a simple whey/casein option if food falls short).
Common mistakes
- Using “one scoop” as a daily plan instead of total grams
- Setting an aggressive g/kg target while under-eating calories so hard that training stalls
- Ignoring bodyweight changes — update the calculator when scale weight moves
- Treating protein as a substitute for progressive overload, sleep, or enough total food
- Copying contest-prep numbers when you train recreationally three days a week
Limitations
- g/kg multipliers are population averages, not lab prescriptions
- People with kidney disease or other clinical conditions need clinician guidance — do not self-prescribe high protein intakes in those cases
