Intensity tools (pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).

When to use extras (and when to skip)

Good uses:

  • You can hit all prescribed reps for 1–2 sessions and need a planned jump (smallest stack/band increment, or +1–2 clean reps)
  • You lose the thigh-line squeeze or quiet-elbow finish → paused reps, tempo raises, or a temporary lighter day
  • You bend the elbows into a pushdown, crunch the torso, or turn a straight-arm set into a seated pulldown path → drop load, shorten range, or use band / rope tools
  • Beginners adding clean tempo reps every week or two on bands or light cables before chasing heavier stack jumps

Usually skip or keep simple:

  • Program-hopping every stall instead of deloading and rebuilding (plateau guide)
  • Daily max singles and failure sets on heavy straight-arm pulldowns (train to failure)
  • Stacking drop sets, rest-pause, heavy pauses, and giant sets on straight-arm work in the same week (drop sets, rest-pause)
  • Ignoring seated vertical-pull skill, rowing, and recovery while only chasing a deeper lean

  5. If all 3×15 were clean at RPE ≤ 7.5, add +1–2 reps next hard day, or the smallest stack jump that keeps the elbows quiet and the torso tall. If you missed reps, curled the elbows, or crunched, repeat the load or drop ~5–10% (weight too heavy).
  6. Later in the week: 3 × 12–20 at a lower RPE, or use Band Straight-Arm Pulldown / Cable Standing Lat Pushdown / pause work without changing the log’s main style every session.

Log Cable straight-arm pulldown 25 kg × 3 × 15 @ RPE 7.5 (or Band straight-arm green × 3 × 15 @ RPE 7). Re-estimate any formula number every few weeks from a clean non-grinder set, not from a max single every session.

If you are still on bands or very light cables: treat “more clean tempo reps → brief pause → real light stack” as the progression before chasing heavy straight-arm PRs.

Common mistakes

  • Changing bar vs rope vs band vs stance every week so the log never compares like-to-like
  • Changing elbow angle every session (nearly straight one day, pushdown the next) and calling both the same score
  • Taking every set to failure, then wondering why the next pulldown or pull-up day feels sticky in the shoulders
  • Adding five straight-arm variations while main sets stay easy and inconsistent
  • Skipping seated vertical-pull skill, rowing, and recovery until the shoulders become the limiter
  • Crunching the torso and counting it as the same strict score
  • Testing a true max every session instead of training submaximal sets and estimating occasionally

  • Chasing “more stretch at any cost” with flared ribs and ego load

Limitations

  • Straight-arm-pulldown capacity depends on leverages, shoulder comfort, tool choice, and skill — templates are heuristics, not guarantees
