  1. Warm up with easy arm circles, light band curls, or empty-hand / light-dumbbell reps, then a few ramping spider sets (warm-up, warm-up sets vs working sets).

Estimate working loads from a clean submaximal set with the 1RM calculator (Epley / Brzycki) only when you want a rough training number for the same spider pattern — treat it as a heuristic for bar or dumbbell loads you can log in the same units, not a meet total (how to calculate 1RM). Prefer logged sets of 8–12; true max singles are optional and rare for general gym work on this lift. For reverse-grip or one-arm tools, progress by reps, pauses, and small load jumps instead of chasing a formula max.
  7. Log date, variation (EZ / straight bar / dumbbell / reverse / standing single), load × sets × reps, peak-pause notes, and RPE (workout log).

Keep hard biceps isolation in a sensible session budget — usually a main spider curl plus 0–1 hammer or bilateral-curl accessories, not six curl finishers after an already long pull day (exercises per workout, workout length). Intensity tools (pause, tempo, clusters, pyramids) work best on top of this structure — not instead of logging small weekly wins (clusters, pyramid sets).

When to use extras (and when to skip)

Good uses:

  • You can hit all prescribed reps for 1–2 sessions and need a planned jump (smallest plate / dumbbell increment, or +1–2 clean reps)
  • You lose the peak squeeze or lift the chest → paused peak reps, tempo lowers, or a temporary lighter day
  • You shrug the shoulders or swing the elbows before the biceps feel loaded → drop load, shorten the bottom stretch, or switch to dumbbell / preacher
  • Beginners adding clean tempo reps every week or two on light dumbbells or an empty EZ bar before chasing heavier spider loads

Usually skip or keep simple:

  • Program-hopping every stall instead of deloading and rebuilding (plateau guide)
  • Daily max singles and failure sets on heavy spider curls (train to failure)
  • Stacking drop sets, rest-pause, heavy peak pauses, and giant sets on spider curls in the same week (drop sets, rest-pause)
  • Ignoring pulls, hammer work, and recovery while only adding more curl gadgets
  • Sharp joint or tendon pain “pushed through” with tighter form cues alone
  • Turning every set into a chest lift-off and half-rep pump
  • Treating the spider curl like a standing cheat-curl PR with the torso rocking off the pad
  • Chasing ego loads that remove the chest-supported stretch standard

Worked example: EZ-bar spider curl progression

  1. Estimate a rough training number from a clean set of 8–12 with the One-Rep Max Calculator (name the formula you used — Epley or Brzycki) only if it helps you pick the next load, or simply add reps first. For one-arm dumbbell work, skip a bilateral formula estimate and progress reps → pause → smallest dumbbell jump.
  2. Prefer conservative jumps versus a standing curl estimate — chest support removes hip help and shortens the “cheat” path, so the same bar often feels harder. Many lifters progress better by adding 1–2 clean reps before the next 1–2 kg / 2.5–5 lb jump.
  3. Warm up: easy band or light dumbbell curls + 1–2 light ramping sets (warm-up sets).
  4. Working sets: chest on the pad, curl to a quiet peak, lower under control into a soft stretch. Rest ~60–90 seconds between sets.
  5. If all 4×10 were clean at RPE ≤ 7.5, add +1–2 reps next hard day, or the smallest plate/dumbbell jump that keeps the chest quiet. If you missed reps, swung, or lifted off the pad, repeat the load or drop ~5–10% (weight too heavy).
  6. Later in the week: 3 × 10–15 at a lower RPE, or use Dumbbell Single Spider Curl with Chest Support / peak pauses without changing the log’s main style every session.

Log EZ spider 20 kg × 4 × 10 @ RPE 7.5 (or BB spider 20 kg × 4 × 10 @ RPE 7 / DB spider 10 kg × 4 × 10 /arm @ RPE 7). Re-estimate any formula number every few weeks from a clean non-grinder set, not from a max single every session.

If you are still on very light dumbbells or an empty bar: treat “more clean tempo reps → brief peak pause → first small plates” as the progression before chasing heavy spider PRs.

Common mistakes

  • Changing EZ vs straight bar vs dumbbell vs reverse every week so the log never compares like-to-like
  • Taking every set to failure, then wondering why the next pull day feels sticky in the elbows
  • Adding five curl variations while main spider sets stay easy and inconsistent
  • Skipping pulls, hammer work, and recovery until the forearms and elbows become the limiter
  • Lifting the chest off the pad and counting it as the same strict score
  • Testing a true max every session instead of training submaximal sets and estimating occasionally
  • Counting half-range, shrugged, or swung reps as full progress
  • Jumping load so fast that the bottom stretch disappears and the elbows drift forward
  • Putting six hard spider sets before the main pull when that pull already needs fresh elbow readiness
  • Copying a standing barbell-curl load onto a spider curl without a reset week

Limitations

  • Spider capacity depends on leverages, elbow/wrist tolerance, incline angle, and skill — templates are heuristics, not guarantees
  • EZ-bar, straight-bar, dumbbell, reverse, standing, preacher, and concentration variations are related but not the same score
  • Formula 1RMs (Epley / Brzycki) err on high-rep sets and on grinders with broken technique; treat them as training tools only
  • A spider training number is not interchangeable with a standing curl, preacher curl, concentration curl, chin-up, row, or reverse-curl max
